A brick workout can expose a pacing or nutrition problem fast. You may feel controlled on the bike, then start the run with heavy legs, a dry mouth, or a sudden energy dip. Learning how to fuel brick workouts helps you practise the habits that make race-day transitions feel more predictable - especially when your goal is to move confidently from bike to run.

A brick is not just two workouts placed back to back. The bike creates fatigue, raises your carbohydrate needs, and can leave you under-hydrated before you take your first running step. Your nutrition plan should support the purpose of the session, the duration, the weather, and your current training level.

Why brick workouts need a different fuel plan

On a standalone run, you can often get away with a lighter approach for a short session. On a brick, the run begins after you have already spent energy riding. If the bike portion is long, hilly, hard, or completed in Mexican heat and humidity, starting the run under-fuelled can turn a quality session into a survival shuffle.

The goal is not to eat as much as possible. It is to arrive at the run with enough available carbohydrate, fluid, and sodium to maintain good form and practise your race strategy. This matters even more as you progress from sprint triathlon training toward Olympic distance, 70.3, or full-distance racing.

Fueling also gives you useful feedback. If a gel causes stomach discomfort during a brick, or your drink mix feels too concentrated, it is better to learn that in training than halfway through an event.

How to fuel brick workouts based on duration

Your nutrition should match the work required. A 45-minute easy bike followed by a 10-minute jog does not need the same plan as a three-hour ride with a 45-minute race-pace run.

Short bricks: under 75 minutes total

For a short, easy brick, a normal meal or snack beforehand is often enough. If you trained early and had little time to eat, choose something simple 30 to 60 minutes before starting: a banana, toast with honey, yoghurt with fruit, or a small bowl of oats.

Water is usually sufficient for cooler conditions and easy intensity. If you sweat heavily or train in warm weather, take a bottle with electrolytes. The priority in these sessions is often transition practice and getting used to running on tired legs, not consuming large amounts of fuel.

Moderate bricks: 75 to 150 minutes total

Once the session moves beyond 75 to 90 minutes, start treating the bike as a real fueling opportunity. Aim for roughly 30 to 60 grams of carbohydrate per hour, depending on your body size, intensity, and experience.

That could come from a sports drink, gels, chews, a banana, or easy-to-digest bars. Start early rather than waiting until you feel depleted. A useful rule is to take your first carbohydrates within the first 20 to 30 minutes of the bike, then eat or drink consistently in small amounts.

If the run is 20 to 40 minutes, you may not need more fuel during it. But taking a gel in the final 10 to 15 minutes of the bike can be effective practice for carrying energy into the transition. Always take gels with water unless the product directions say otherwise.

Long bricks: over 2.5 hours total

Long bricks are where race nutrition becomes a key training objective. Most athletes will benefit from 60 to 90 grams of carbohydrate per hour on the bike. Some experienced athletes can tolerate more, but this requires gradual gut training and should not be forced.

Use multiple carbohydrate sources when you are working toward the higher end of that range. Products containing glucose and fructose can improve absorption at higher intake levels, but the best option is still the one your stomach handles reliably.

For a long brick, plan your intake before you leave. Know how many bottles, gels, chews, or food portions you will need. Do not rely on memory after two hours of riding. Mark your bottles, set a reminder on your bike computer, or divide fuel into hourly portions.

Build the pre-brick meal around carbohydrate

Your session begins with what you ate before it. For a brick starting two to four hours after a meal, choose a familiar carbohydrate-rich option with moderate protein and low-to-moderate fat and fibre. Rice with eggs, oats with banana and yoghurt, toast with peanut butter and fruit, or a simple bagel meal can all work.

A practical target is 1 to 3 grams of carbohydrate per kilogram of body weight in the hours before training. You do not need to calculate this perfectly for every session. Use it as a starting framework, then adjust based on hunger, digestion, and how demanding the workout is.

If you train very early, a full meal may not be realistic. Have a small carbohydrate snack before starting, then begin fueling early on the bike. A banana, a gel, a few dates, or toast with jam can be enough to avoid starting completely empty.

Avoid testing a high-fibre breakfast, spicy food, or a large amount of fat before a key brick. Healthy foods are not always performance-friendly immediately before training. Timing and tolerance matter.

Hydration and sodium: plan for your conditions

Fluid needs vary more than carbohydrate needs. A cool morning in central Mexico is different from a hot, humid session near the coast. Your sweat rate, clothing, intensity, and access to refill points all change the plan.

Start hydrated by drinking normally through the day before and having fluids with your pre-workout meal. During a longer brick, many athletes land somewhere around 400 to 800 millilitres per hour, but that is a range, not a rule. Drinking far beyond thirst can also create problems.

Sodium helps replace losses in sweat and can make drinking easier during hot training. A range of 300 to 600 milligrams per hour works for many athletes, while salty sweaters and athletes training in high heat may need more. If your kit is covered in salt marks, you repeatedly cramp late in hot sessions, or you finish with a headache, review your hydration plan before simply adding more water.

The best way to personalise this is to weigh yourself before and after a representative session occasionally. Large body-weight losses suggest you may need more fluid, while gaining weight suggests you are drinking too much.

Practise the bike-to-run handoff

The final part of the bike is where a smart brick fueling strategy earns its value. Finish your last major food portion 15 to 20 minutes before transition so you are not trying to chew while changing shoes. If you want a gel before the run, take it in the final kilometres of the ride with water.

Then start the run controlled. The first five to 10 minutes should feel almost too easy, even when the plan includes race pace later. This gives your stomach time to settle and your legs time to adapt. If you immediately surge out of transition, you make digestion harder and increase the chance of a side stitch or nausea.

For runs longer than 45 to 60 minutes after a substantial ride, continue taking carbohydrate. A common starting point is 30 to 60 grams per hour, using whatever you have already tested on the bike. Carrying a small flask or planning a loop past water can make this much easier.

Common brick fueling mistakes

The most common mistake is saving all your nutrition for the run. By then, the deficit has already developed. Fuel the bike consistently because it protects the quality of the run.

Another mistake is copying another athlete's plan. Your training partner may tolerate two bottles of strong drink mix and several gels per hour. That does not make it the right starting point for you. Build intake gradually, especially if you are new to sports nutrition.

Many beginners also under-fuel because they want the workout to support fat loss. Triathlon training and body-composition goals can coexist, but hard or long bricks are not the place for aggressive restriction. Under-fueling key sessions can reduce performance, slow recovery, and make consistent training harder.

Finally, do not introduce new products during your biggest brick. Test one change at a time: a new gel, a different drink concentration, or a higher carbohydrate target. Keep notes on what you ate, how much you drank, the weather, and how your stomach felt on the run. That data becomes your personal race-day playbook.

Recover well enough to train again

After a demanding brick, begin recovery within the next hour with carbohydrates, protein, and fluids. A useful target is 20 to 40 grams of protein plus a carbohydrate-rich meal or snack. Chocolate milk, a smoothie with fruit and yoghurt, eggs with tortillas and fruit, or rice with lean protein are practical options.

Replace fluids gradually and include sodium if the session was hot or especially sweaty. You do not need a perfect recovery drink every time. What matters is returning to normal eating, hydrating well, and giving your body enough energy for tomorrow's training.

Your brick workout is a rehearsal, not a test of suffering. Start with a simple plan, repeat it, and adjust one variable at a time. Each well-fuelled transition is evidence that you are building the confidence and consistency needed for your next start line.
